Cardio 101: How To Start Running

Overview

You think running is straightforward. Just put one foot in front of the other, then repeat quickly -- right? Not so fast. As anyone who’s laced up can attest, running is simple only until you actually start doing it. Once you hit the road or hop on a treadmill, questions begin to pop up: How long should I go? Is walking OK? Am I even wearing the right shoes?

The answers matter. Running torches calories, strengthens your heart and lungs, and releases feel-good endorphins. But it can also take a toll on your body and lead to injury if you don’t follow the rules. Here’s the right way to get started.

First Steps

If you’ve never run before, don’t worry, because the best way to begin running is to walk. “Walking strengthens the muscles and tendons so your body can handle running’s impact,” said Andrew Kastor, head coach of the High Sierra Striders in Mammoth Lakes, California. 
Don’t rush this adjustment phase. One of the biggest mistakes new runners make is thinking that all cardio is the same, and if you’ve strengthened your heart and lungs with one activity, you’ll be fit enough to jump right in to another. 
Unfortunately, your body doesn’t work that way. Even if you’re a pro on the bike or have logged long hours on the elliptical, you should still ease into running. “You need to give your joints and ligaments time to catch up to your heart and lungs or you risk injury,” said Kastor. 
Your best bet is to gradually build up to 30 minutes of brisk walking two to four times a week. Regardless of your starting point, you should be able to reach this goal in two weeks. Then you can try “run-walking,” where you alternate between five minutes of running and one minute of walking. Keep up that cycle for 30 minutes, and perform the workout up to four times a week for three weeks. 
If you’re feeling good by the last week, bump up the run segment to nine minutes. You can keep the one-minute walk break indefinitely (many runners do), or shift to 30 minutes of continuous running.

Going Farther

Some runners obsess over distance and brag about how many miles they cover. But if you want to build endurance, it’s actually easier to work with time. Generally speaking, you can safely increase your total running time by 10 minutes each week -- divided across all of your workouts or added on to one long weekend run. 
Another way to make sure you’re not running too much too soon is to use the 10 percent rule. Multiply your total weekly running time by .10 to determine how many additional minutes you can add the next week. So if you’re running 30 minutes three times a week and logging 45 minutes on the weekend (a total of 135 minutes), you can increase your exercise time by 13 to 14 minutes total the following week. 
Ramping up the time or your speed too quickly can lead to frustration, bruised egos or worse, injury, so keep these runs at an easy, conversational pace. Faster running puts added stress on the musculoskeletal system (your ligaments, tendons and other connective tissue), so you want to develop endurance before you work on your speed. Building up slowly at a manageable pace allows your body to acclimate to the activity. “Patience is a new runner’s best trait,” said Kastor.

Form Matters

Your running form is like your fingerprint: It’s going to be different from everyone else’s. But even though each person’s running style is unique, there are general rules that most experts agree on. They can be summed up by two simple cues: run tall, run relaxed. 
Running with good posture puts less stress and impact on the joints, which reduces injury risk and increases efficiency, meaning you can run longer with less exertion. While running, keep your chest up and your shoulders down. Your feet should land underneath your hips, positioning your body in a straight line from your head to your toes. Avoid leaning forward from the waist, which can tax the lower back. 
Keep your hand unclenched to prevent unnecessary tension. Because running is forward motion, if your arms swing across your body, energy is wasted; so tuck your elbows into your waist and your arms will naturally move forward and back. Finally, listen for the sound of your footfalls; if they register heavy, try landing more softly.

Sticking With It

After you become comfortable running, you’ll want to find new ways to keep your workouts fresh and interesting. Try exploring new routes (locate one near you at livestrong.com/loops), climbing hills (a 4 percent incline on the treadmill works, too) or interspersing short bursts of faster running into your 30-minute routine. 
Joining a running group is also a strong motivator -- one that comes with huge side benefits. You’ll have other runners to commiserate and celebrate with, no shortage of training advice, and people available to answer questions you might otherwise be afraid to ask (“What do I do if my nipples bleed?”). They’ll also have the skinny on local races. Find a group at rrca.org, search meetup.com or ask at your local running shoe store.
Whether you’re running in a pack or on your own, be sure to take care of your body after your runs. Some new runners stretch their hamstrings then call it day. This is a mistake, says Kastor. Our quads and hip flexors -- the muscles along the front of the hip -- tend to be tight as well, especially for those of us who spend most of our nonrunning hours sitting at work. Keep those muscles loose, and you’ll run more efficiently and more comfortably.

Essential Gear

Running in your cross-trainers is like pounding in a nail with a screwdriver: You’ll probably get the job done, but there’s a much better tool available. Running shoes are specifically designed to handle the impact forces produced when you run. What type of shoe is right for you will depend on various factors, including your body weight, how often you run and the height of your arch. 
New runners should head to a specialty running store and ask the staff for an evaluation. An experienced shoe salesperson will evaluate your needs and make footwear recommendations for you. The best shoe is the one that fits well and feels good

Healthy Meats to Eat for Breakfast

While you might love the taste of greasy sausage and bacon in the morning, your body probably doesn't. Most breakfast meats are full of saturated fat, calories and salt. Instead, create a healthy breakfast that will give you energy and help you feel good throughout the day. For a healthy breakfast that will keep you going, the Mayo Clinic suggests combining whole grains, low-fat dairy, fruits and vegetables, and low-fat protein, which could include "lean slices of meat and poultry."

Ham

Choose natural ham over the processed kind and you can include it in a healthy breakfast. The American Dietetic Association recommends a simple breakfast of a whole-grain English muffin with a slice of lean ham and some low-fat cheese. The American Council on Exercise provides a healthier version of a strata in its Ham and Cheese Breakfast Casserole recipe, which makes a well-balanced breakfast. Preheat your oven to 375 degrees F and oil a large baking dish with cooking spray. Whisk 4 eggs, 4 egg whites and 1 cup nonfat milk. Add 2 tbsp. Dijon mustard, 1 tsp. rosemary, ¼ tsp. pepper, 5 cups spinach, 4 cups cubed whole-grain bread, 1 cup diced ham steak, ½ cup chopped roasted red peppers and ¾ cup shredded Gruyere or Swiss cheese to the egg mixture. Mix everything together and put the mixture into the baking dish, pressing to make the mixture flat. Cover and cook for 40 to 45 minutes. Uncover the casserole, add a little more cheese to the top and cook for another 15 to 20 minutes.

Poultry

Poultry is generally low in fat if grilled or baked, and you can add pieces of it to omelets. The American Dietetic Association suggests wrapping one to two slices of turkey and some low-fat cheese into a tortilla. Turkey sausage and bacon are other options to incorporate poultry into breakfast.

Homemade Sausage

Control what goes into your breakfast meat by making the Mayo Clinic's recipe for homemade sausage. Combine ½ lb. lean ground pork loin and ½ lb. ground turkey breast. Add 1 tsp. each of sugar, dry mustard, sage, black pepper and onion powder. If you like a spicy flavor, the Mayo Clinic notes you can add ½ tsp. red pepper flakes. Mix the spices into the meat and make 12 flat sausage patties. Oil a pan with cooking spray and heat it over medium heat. Put the sausage patties in the pan, cover and cook them for about 5 minutes for each side until they are brown and cooked all the way through. Two of these patties contain 102 calories, 3 g fat and 1 g saturated fat, according to the Mayo Clinic

Controlling

The narcissist can be very controlling. This is especially true if the situation involves what others may think of him. He may tell you what to wear and how to behave and become enraged if you do not obey. The narcissist typically expects others to go along with his plans, regardless of the consequences.

Obsession with Appearance or Intelligence

Most narcissists fall into one of two basic types: the somatic narcissist and the cerebral narcissist. The somatic (meaning body) narcissist is obsessed with his looks or athletic achievements, while the cerebral narcissist is focused on his intellectual prowess. According to the Cleveland Clinic, the person with narcissistic personality disorder is boastful and self-centered. While charming, his sense of entitlement quickly wears on those around him. He becomes dissatisfied if those around him do not recognize and praise the traits of which he is proud.

Fragile Ego

According to the Cleveland Clinic, the narcissist is easily offended and can find offense where none is intended. He is quick to think someone gave him a dirty look or a putdown, when the other party may not have even noticed him. He then needs an ego boost from others around him.

Praises, Then Devalues Others

The narcissist quickly becomes enamored with people he perceives to be of high status. If they do not reciprocate, he devalues them and may carry out personal attacks on their character.

Shows Little Regard for Others

According to the Mayo Clinic, the narcissist fails to recognize the feelings and emotions of others. He may be rude, abrasive or uncaring when someone is upset or crying. He may call others "stupid" or say other hurtful words when someone makes a mistake. His lack of empathy can damage his relationships with friends, romantic partners and his children.

History of Volatile Relationships

The narcissist typically has a history of relationships that ended badly. He finds a partner who leaves him to be worthless and will share that feeling with anyone who asks. He may have poor relationships with his parents, siblings and co-workers. He may have worked at many jobs, each for a few months before getting bored, angry or fired.

Abstract

The properties of an experimental particleboard made from rubberwood using carboxymethyl starch as a binder were evaluated for its mechanical and physical properties. Carboxymethyl starch was prepared by chemically modifying oil palm trunk starch with phosphoryl chloride. The panels produced were based on two target densities of 0.60 g/cm3 and 0.80 g/cm3 and four different types of binders, which were native starch, carboxymethyl starch, carboxymethyl starch mixed with 2% urea formaldehyde and urea formaldehyde as controlled samples. The starch was evaluated using X-ray diffractometry, fourier transform infrared spectroscopy, scanning electron microscopy, thermogravimetric analyzer, and differential scanning calorimetry. The specimens with a density of 0.80 g/cm3 made using carboxymethyl starch showed an improvement in term of physical and mechanical strength compared to the panels bonded with native starch. The improvements in the properties of the panels were observed on the panels bonded using mixed binders which successfully achieved the minimum value specified by the standard.

Calories & Carbs at Taco Bell

Taco Bell is a fast-food chain serving a menu of low-priced Mexican-influenced items. It is possible to make good food choices there. Recent menu changes include more nutritious meals that are low in fat and calories. Even Taco Bell's healthiest menu items are high in sodium, but if eaten in moderation, Taco Bell still offers some low-cal, low-carb options that can be part of a healthy, smart diet.

Introduction

Anyone can view Taco Bell's nutritional information at their official website. Nutritional information is always available in all Taco Bell restaurants as well. All of Taco Bell's menu items are high in sodium, but several choices are low in calories. Tacos and burritos can be healthy choices if not consumed every day. Asking for certain things to not be included in your meal or substituting salsa for cheese and sour cream can also help to reduce fat.

Healthier Choices

Taco Bell's nutritional information online shows the nutritional value for all of their meals, and some of their choices are low in fat and calories. The Crunchy Taco is 170 calories and has 12 grams of carbohydrates. Other healthy choices are the Chicken Soft Taco (190 calories, 20 carbs), the Ranchero Chicken Soft Taco (270 calories, 21 carbs), and a Beef Soft Taco (210 calories, 21 carbs). Other healthy options include the Bean Burritos (370 calories and 55 carbs), Nacho Cheese Gordita with beef (290 calories, 31 carbs), Gordita Supreme with chicken (270 calories, 29 carbohydrates) and the Tostada (250 calories, 29 carbs).

Fresco Menu

The Fresco menu is a recent addition to Taco Bell that provides a variety of healthy, lower-calorie options. "Fresco style" means substituting the cheese and sour cream or other dressings for salsa. Cheese will make the number of calories rise quickly. One Beef Fresco Crunchy Taco is 150 calories and only 13 carbohydrates. Other healthy Fresco options are the Fresco Soft Taco (180 calories, 22 carbs), the Fresco Ranchero Chicken Soft Taco (170 calories, 22 carbs), and the Grilled Chicken Taco Fresco Style (160 calories, 20 carbs).

Meals to Avoid

Some meals at Taco Bell aren't low in fat. The Fiesta Taco Salad is 770 calories and has 75 carbohydrates. The Nachos BellGrande has the same amount of calories and 3 more carbs. The Crunch Wrap Supreme is 540 calories and 71 carbs, and the Fresco version is 460 calories and 67 carbs. The Mexican Pizza is also a poor choice, with 540 calories and 47 carbohydrates. Beef is typically higher in calories than chicken, and products with sour cream, sauces, and cheese will be higher in fat and sodium than items that are on the Fresco menu.

Considerations

The Taco Bell Nutrition Calculator breaks down calories needed by explaining that something 250 to 350 calories on the menu could be considered a "mini meal" for a active person or a full meal for a smaller person. 400 to 500 calories on the menu would be appropriate for an average-size person, and 600 to 700 would be appropriate for a very active or larger person.
